Couch to 5K on a Garmin Watch: Four Free Ways to Set It Up
Garmin watches have no Couch to 5K button, but four free options give you the same walk-run intervals: run/walk alerts, a workout you build, Garmin Coach and a Couch to 5K data field. What each one does and which to pick.

Key Takeaways
- There's no Couch to 5K mode on a Garmin, but four free options get you the same walk-run intervals: run/walk alerts, a workout you build in Garmin Connect, a Garmin Coach plan, or a Couch to 5K data field from the Connect IQ store.
- The data field is the easiest. It follows the nine-week NHS plan session by session and moves on by itself after each run.
- Run/walk alerts are the quickest, but they only fit weeks 1 and 2, where every run in a session is the same length.
- Garmin Coach is a full plan with a run/walk 5K goal. It's built around a target date, not around someone who can't run a minute yet.
- An iPhone app can still count your Garmin runs. Garmin Connect can share workouts with Apple Health, and apps that read Health, Just5K among them, tick off a session from there.

Why Garmin Makes This Confusing
A Garmin watch can tell you almost anything about a run: pace, heart rate, training load, how long to recover. What it doesn't have is a button that says Couch to 5K. Dig through the menus and you find intervals, workouts, alerts, coaches and an app store, and it isn't obvious which of them a beginner needs.
Couch to 5K asks the watch for one thing: tell you when to run and when to walk, three times a week, with the runs getting a little longer each week. All four options below do that. They differ in how much setting up they take, and whether they follow the classic plan or one of Garmin's own.
Option 1: The Couch to 5K Data Field
The Connect IQ store, Garmin's app store for its watches, has a free data field called Couch to 5k running app. It's made by a runner who takes other people through Couch to 5K, not by Garmin, and it has more than 50,000 downloads and support for over 200 watch models.
- It follows the NHS plan. Three runs a week for nine weeks, each with a 5-minute warm-up walk and a 5-minute cool-down. Week 1 is eight 1-minute jogs with 90-second walks; week 5 has its 5, 8 and 20-minute days; week 9 is 30 minutes.
- It counts down each part. A timer shows the time left in the current walk or jog, the screen says when to switch, and the watch vibrates 10 seconds before each change.
- It remembers where you are. When you finish a session, the next one is waiting the next time you run. You can change the week and day in the Garmin Connect app if you need to repeat one.
To set it up, install it from the Connect IQ app on your phone and add it to a data screen of a run activity. The developer suggests making a copy of the Run activity just for your Couch to 5K runs and adding the field to the copy, so a normal run doesn't move the plan on.
Best for: most beginners. It's the closest thing to a Couch to 5K app on the watch itself, and it's free.
Option 2: Run/Walk Alerts
Most Garmin running watches have run/walk alerts built in. You enter a run time and a walk time, and the watch shows a message and buzzes at each switch.
You find them in the run activity's settings under Alerts → Add New → Run/Walk. Older models put it under Run Options. Garmin's Forerunner 165 manual has the steps.
- Set it before you start. You can't change the times once the timer is running.
- It stays on for every run until you turn it off.
- There's no warm-up step. The pattern starts when you press start, so walk your 5 minutes first.
- One run length per session. Weeks 1 and 2 of the NHS plan fit: 60 seconds on and 90 seconds off, then 90 on and 2 minutes off. From week 3 a session mixes run lengths, and alerts can't do that.
Best for: your first two weeks, if you want one setting and nothing to install.
Option 3: Build Each Week as a Workout
Garmin Connect, the phone app that pairs with your watch, has a workout builder. A running workout is a list of steps: warm-up, run, recover, cool-down, with repeat blocks around them. You save it, send it to the watch, and start it from the run activity. The watch moves you through the steps and buzzes at each one.
Week 1 of the NHS plan as a workout:
- Warm up: 5 minutes, walking.
- Repeat 8 times: run 1:00, then recover 1:30 at a walk.
- Cool down: 5 minutes, walking.
- Any session fits. Mixed run lengths, the long runs of weeks 5 and 6: whatever the plan asks for.
- It's weekly homework. You build or edit a workout for each new week.
Best for: people who don't mind ten minutes of setup a week and want the exact plan with no extra apps.
Option 4: Garmin Coach
Garmin Coach is Garmin's own set of training plans, inside the Garmin Connect app. Garmin launched it in 2018 as free plans for beginner to intermediate runners. For a 5K you pick a goal (run it, run/walk it, or run it at a target pace), your fitness level, the days you train and the date you're aiming for, then a coach:
- Jeff Galloway, who built his plans on run-walk-run: walk breaks from the start, by design. More in Jeff Galloway's run-walk-run method.
- Greg McMillan, whose plans are built around pace.
- Amy Parkerson-Mitchell, a physical therapist who builds up gradually, with cross-training.
The workouts sync to your watch with each step laid out, and the plan adjusts to how your runs go. Garmin's comparison of the coaches has more on each.
- It's built around a date. You set a finish date up front, so it suits a goal like a parkrun or a charity 5K.
- It isn't on every watch. Check that your model offers Garmin Coach in Garmin Connect before you plan around it.
Best for: people who want a coached plan with a date in mind and can already walk briskly for half an hour.

Getting Your Garmin Runs Into an iPhone App
Garmin Connect can share data with Apple Health, workouts included. On your iPhone, open Garmin Connect's settings for connected apps, choose Apple Health and allow Workouts. Each run then reaches Health after the watch syncs with the phone. Users report that the sync can lag; opening Garmin Connect usually pushes it through.
Any iPhone running app that reads workouts from Apple Health can then see your Garmin runs. Some use them to tick off a plan session; many don't, so check before you rely on it.
Where Just5K Fits
Full disclosure: this is our app. Just5K is an iPhone app with its own walk-run program: an eight-week plan from one-minute jogs to 35 minutes, with a four-week Gentle Start in front if even that's too much. The voice cues play from your phone, so you run with the phone in a pocket and headphones in.
It can't send sessions to a Garmin, and it has no watch app. What it does with a Garmin:
- Your Garmin runs count. With Apple Health connected, a run your Garmin records counts as your next session when it lasts at least 60% of that session's planned time. You can record on the watch and let the plan move on.
- Running with both is fine. If the phone plays Just5K's cues and the watch records too, the two copies are merged into one run.
Just5K is in a free public beta on TestFlight now. After the App Store release, the whole road to your first 5K stays free: Gentle Start and all eight weeks of the 5K program. 5K → 10K after its first week needs Just5K Plus, a one-time $9.99, not a subscription.

FAQ
Does Garmin have a Couch to 5K plan?
Not by that name. Garmin Coach has free 5K plans with a run/walk goal, and the Connect IQ store has a free data field, Couch to 5k running app, that follows the nine-week NHS plan.
What's the easiest way to do Couch to 5K on a Garmin?
The free Couch to 5k running app data field. You install it once, and it gives you each session in order, with a countdown and a buzz before every switch between walking and jogging.
Can I use Garmin's run/walk alerts for Couch to 5K?
For weeks 1 and 2, yes: every run in those sessions is the same length. From week 3 the runs in one session vary, so use the data field or a workout you build in Garmin Connect.
Will my Garmin runs count in an iPhone Couch to 5K app?
Only in apps that read workouts from Apple Health. Turn on Apple Health sharing in Garmin Connect's settings and allow Workouts. Just5K counts a Garmin run that lasts at least 60% of the next session's planned time.
Do I need a Garmin to do Couch to 5K?
No. A phone and headphones are enough for any Couch to 5K app. A watch is handy if you'd rather leave the phone at home, but it doesn't make the plan work better.
The plan matters more than the watch. Just5K runs on your iPhone, starts with one-minute jogs or brisk walks, and counts the runs your Garmin records through Apple Health.
