Couch to 5K on Apple Watch: Which Apps Work Without Your Phone?

You want to leave your phone at home and just run. Which couch to 5K apps really work on Apple Watch alone, which ones still need the phone, and the free option built into the watch.

By Just5K

Key Takeaways

  • "Works with Apple Watch" can mean three different things. A full watch app that runs your plan on its own, a watch screen that still needs your phone nearby, or no watch app at all.
  • None to Run and Runna run a beginner plan on the watch alone, with cues on your wrist or in your headphones. Both are paid.
  • The cheapest phone-free option is already on your watch. The Workout app can run custom walk-run intervals for free. You just have to build each week yourself.
  • Music without your phone works if you download it to the watch and pair Bluetooth headphones to the watch.

Why This Is Harder Than It Should Be

You bought the watch so you could leave the phone at home. No bouncing pocket, no armband, just you, the watch and some music.

Then you open a couch to 5K app and find out its watch app is just a remote control for the phone. Or that the watch part costs extra. Or that the plan you picked doesn't run on the watch at all.

Here's how to tell the difference before you pay for anything.

The Three Kinds of "Works With Apple Watch"

1. Standalone. The plan runs on the watch by itself. It tracks the run with the watch's own GPS and tells you when to run and when to walk, with no phone in sight.

2. Companion. The watch shows the workout and maybe your heart rate, but the plan and the voice cues live on the phone. Leave the phone at home and the plan stops working.

3. None. There's no watch app. At most, your run gets recorded by the watch and synced to Apple Health later.

The GPS part is rarely the problem: every recent Apple Watch has its own GPS and measures distance without the phone. The question is whether the app puts its plan on the watch.

The Apps, Checked in September 2026

None to Run: standalone, paid

The App Store listing says you can run phone-free and still get all the cues and tracking, and the app's FAQ calls it a standalone Apple Watch app. The plan is 12 weeks and starts with 30-second jogs, which makes it one of the gentlest on this list.

Price: 7-day free trial, then $6.99 a month or $39.99 a year. Needs watchOS 10 or later.

Runna: standalone, paid, pricier

Runna has an 8-week "New to Running" plan built on walk-run intervals. Its watch app gives audio cues and vibration prompts, and its help pages say cues can play through the watch speaker or headphones paired to the watch.

Price: 7-day free trial, then $19.99 a month or $119.99 a year, the most expensive option here.

C25K by Zen Labs: watch only in the paid version

Zen Labs' help pages call Apple Watch integration a PRO feature, and say phone-free running only works in the PRO version.

Price: first week free, then the Zen Unlimited Pass at $4.99 a month or $74.99 a year.

Nike Run Club: free, with limits

Nike Run Club is free and has a watch app. Nike says individual runs can be started on the watch, but training plans can only be started in the phone app. We couldn't confirm in a current source whether the audio guided runs play from the watch alone, so test that before you leave the phone behind. Its beginner guided runs also start at 23 minutes of running, which is a lot for day one. More in Nike Run Club vs Couch to 5K.

Runkeeper: the beginner plan needs your phone

Runkeeper's help center says its "My First 5K" plan isn't available in the standalone watch app. Basic audio stats and interval alerts work on the watch, but the plan itself needs the phone.

Price: first three workouts free, then Runkeeper Go at $9.99 a month or $39.99 a year.

NHS Couch to 5K: no watch app

The NHS app is free and well loved, but its App Store listing is iPhone only, with no watch app. On iPhone it's listed in the UK App Store only.

Just5K: no watch app, one workaround

Full disclosure: this is our app. Just5K doesn't have a watch app. It's built so you only need your phone and headphones. If you'd rather run with just the watch, you can send a session to the watch's Workout app and run it there. With Apple Health connected, a run you record on the watch on a training day counts toward your plan. Just5K isn't in the App Store yet.

The Free Option: Build It in the Workout App

Since watchOS 9, the Workout app on the watch can run a custom workout. You set a warm-up, repeating work and recovery intervals, and a cool-down. During the run, the Up Next view shows what's left of the current interval and what comes next.

Week 1 of a classic couch to 5K plan looks like this in the Workout app:

  • Warm-up: 5 minutes, walking.
  • Work: 1 minute, running.
  • Recovery: 90 seconds, walking.
  • Repeat: 8 times.
  • Cool-down: 5 minutes, walking.

It's free and fully phone-free. The catch is that you have to edit it every week, and there's no voice cheering you on. Do one short test at home first, so you know what the switch between steps feels like on your wrist.

Music Without Your Phone

Three things to know, from Apple's own guide:

  • Pair your headphones to the watch, not the phone. The watch has no headphone jack, so they have to be Bluetooth, like AirPods.
  • Download music to the watch before you leave. Downloaded music plays with no connection at all.
  • Streaming needs a connection. On a cellular watch, or on Wi-Fi, you can stream with an Apple Music subscription. A GPS-only watch without Wi-Fi only plays what's downloaded.

So Which One Should You Pick?

You want a real plan, phone-free, from zero. None to Run. It's standalone and it starts gently.

You want phone-free and don't mind building it yourself. The Workout app's custom workouts. Free, but you update it every week.

You're fine carrying the phone. Almost any app works then, including the free ones. See free couch to 5K apps and the full comparison of beginner running apps.

You don't have a watch. You don't need one. A phone in your pocket and headphones in your ears is all a beginner plan needs.

FAQ

Does Couch to 5K work on Apple Watch without the phone?

It depends on the app. None to Run and Runna run their plans on the watch alone. C25K by Zen Labs does only in its paid PRO version. Runkeeper's beginner plan and the NHS app need the phone.

Is there a free couch to 5K app for Apple Watch?

The Workout app already on your watch can run walk-run intervals for free as a custom workout. Nike Run Club is free and has a watch app, but it has no couch to 5K plan and its plans start on the phone.

Can I listen to music on Apple Watch while running without my phone?

Yes. Pair Bluetooth headphones to the watch and download music to it before you go. Streaming works only on Wi-Fi or with a cellular watch.

Do I need a cellular Apple Watch for couch to 5K?

No. GPS-only watches track distance on their own. You only need cellular to stream music or take calls without the phone.

Just5K works with the phone you already have. Headphones in, phone in your pocket, and a voice that tells you when to run and when to walk.
