Zombies, Run! vs Couch to 5K: Is a Story Enough to Get You Running?
Zombies, Run! turns your run into an audio adventure, and it has its own 8-week 5K plan. What that plan asks of you, what it costs, what research says about story apps, and who it suits.

Key Takeaways
- Zombies, Run! is an audio adventure you play while you move. Story missions play between your music tracks, and you can walk, run or use a treadmill.
- Its 5K plan starts gentler than the NHS Couch to 5K. Eight weeks, three workouts a week, and week 1 is mostly walking with 15-second jogs.
- The story is the paid part. The app is free with one mission a week; the 5K plan and the full story need a subscription, $6.99 a month or $49.99 a year in the US.
- The research is modest. People enjoy story apps more, but in the one trial that compared them, the story didn't make anyone fitter than a plain Couch to 5K app.

Two Ways to Get Through the Hard Minutes
Every beginner plan has the same problem: the minutes when you want to stop. Couch to 5K's answer is a calm voice telling you exactly how long is left. Zombies, Run!'s answer is a story: you're Runner 5, the radio crackles, and you'd rather not stop right now.
Both can work. Which one works for you depends on what keeps you going.
What Zombies, Run! Is
Zombies, Run! was co-created by novelist Naomi Alderman and the London studio Six to Start. It launched in February 2012 after a Kickstarter campaign, and in November 2025 Alderman bought it back from its later owner. The listing claims more than 500 missions across 11 seasons, and new stories were still coming out in 2026.
How it works: you start a mission, put in your headphones, and short story clips play between your own songs. Optional zombie chases ask you to speed up for a minute. You don't have to run at all: the app says walking is fine, and there's a treadmill mode.
Its 5K Plan
Since June 2025 the beginner plan lives inside the main app. According to its help pages:
- Eight weeks, three workouts a week, written by running coaches Julia Jones and Shauna Reid.
- Week 1 is mostly walking, with 15-second jogs, and the same workout three times.
- Week 2 moves to 30-second jogs, week 3 to 1-minute runs.
- From week 4 the workouts mix free runs with walk-run drills.
- The last workout is a 5 km run. The goal is the distance, not a time.
That first week is gentler than most plans. The NHS starts with 1-minute runs; Zombies, Run! starts with 15 seconds.

Does a Story Actually Help?
The honest answer: it makes running more fun, and that's about as far as the evidence goes.
- In a small trial, 51 inactive teenagers used Zombies, Run!'s 5K plan, a plain Couch to 5K app, or no app for eight weeks. Neither app made a significant difference to fitness or activity levels. The story app got more positive feedback, and nobody in that group dropped out.
- In a one-session study of 28 adults on a treadmill, motivation was the same with Zombies, Run! and a regular running app, but the story group thought less about the effort. In other words, the story works as a distraction.
- A review of 16 trials found that game-like features give physical activity a small-to-medium boost, and that the boost gets smaller after the program ends.
So don't expect zombies to do the training for you. But if a story is what gets you out of the door three times a week, that's the part that matters most. In a Couch to 5K study of 110 people, only 27% finished, so anything that keeps you showing up is worth something.
Who Each One Suits
Pick Zombies, Run! if:
- you get bored easily and love stories, games or audiobooks;
- a minute of jogging sounds like too much, and you like the idea of 15-second jogs to start;
- you're happy to pay for the full story.
Pick Couch to 5K if:
- you want it free (the NHS app in the UK, or a free alternative elsewhere: see free couch to 5K apps, or compare five apps in the best couch to 5K apps for 2026);
- you'd rather listen to your own music or podcast and just hear when to switch;
- you find chase scenes more stressful than fun.
Try both: the free tier of Zombies, Run! gives you one mission a week. That's a nice treat for a walk on a rest day, without changing the plan you're following.
Where Just5K Fits
Full disclosure: this is our app. Just5K is the calm option: no story, no chases, just a voice in your headphones that says "Run" and "Walk", and you can keep your own music or podcast playing underneath. There's more on voice cues and the run player.
- Your first sessions are one-minute jogs between walks. A four-week Gentle Start begins with brisk walks if that's too much.
- No week 5 cliff. You run 10, 12, 15 and 18 minutes before your first 20-minute run in week 7.
- The plan waits for you. You move forward by finishing sessions, not by the calendar.
Just5K is in a free public beta on TestFlight now, and after the App Store release the whole road to your first 5K stays free.
FAQ

Yes, if a story is what gets you moving. Its 5K plan starts with mostly walking and 15-second jogs, which is gentler than most. Just know that the plan and the full story need a subscription.
Is Zombies, Run! free?
The app is free to download and unlocks one mission a week. The 5K plan, interval training and the full story need the Zombies, Run! subscription: $6.99 a month or $49.99 a year in the US.
Do I have to run in Zombies, Run!?
No. The app says walking is fine, and there's a treadmill mode that doesn't need GPS.
